Rest and muscle recovery: why sleep is also part of training.
Training provides the stimulus, but the body needs time to adapt. Therefore, rest and muscle recovery should not be seen as an unproductive pause, but rather as another part of sports planning.
You can fine-tune your technique, properly organize your exercises, and use different recovery tools. However, if you regularly get too little sleep, you will likely approach subsequent sessions with less energy, poorer concentration, and a greater perception of effort.
Sleep does not replace good nutrition or an adequate training program. Nor does it guarantee results on its own. Its function is to create more favorable conditions for recovery and consistent performance.
What happens while you sleep
Sleep is not a uniform state. During the night, phases of non-rapid eye movement (NREM) sleep alternate with rapid eye movement (REM) sleep phases. These cycles typically repeat every 80 to 100 minutes, and a person can go through approximately four to six cycles during the night.
Sleep is involved in numerous body systems and contributes to maintaining physical health and brain function. Too little sleep or poor-quality sleep can also affect metabolism, concentration, and the ability to perform tasks clearly.
This helps to understand why a bad night is not just felt as tiredness. It can also influence motivation, coordination, decision-making, and willingness to train.
How sleep influences muscle recovery
After exercise, the body must manage the fatigue produced by the session and adapt to the stimulus received. Sleep is part of this process along with nutrition, hydration, load organization, and rest days.
A review on strength training concluded that insufficient sleep can reduce physical performance and alter certain markers related to muscle metabolism. However, the response depends on the type of exercise, the duration of sleep restriction, and the characteristics of each person.
This does not mean that a single night of irregular sleep will eliminate your progress. The problem arises when getting too little rest becomes a routine and you continue to train with the same intensity without adapting the load.
Too little sleep can also affect performance
A 2024 systematic review and meta-analysis found that acute sleep deprivation can impair different components of athletic performance. The magnitude of the effect varies depending on the activity, time of day, and hours of sleep lost.
In practice, training while sleep-deprived can translate into:
- Lower energy levels.
- Greater difficulty concentrating.
- Increased perception of effort.
- Poorer decision-making.
- Less willingness to complete the session.
- Need to extend rest periods between exercises.
If you've slept poorly, it's not always necessary to cancel your workout. It may be enough to reduce the volume, avoid seeking maximum lifts, or do a lighter session of mobility and technique.
How many hours should you sleep?
Needs change according to age, physical activity, health status, and personal circumstances. As a general reference, adults between 18 and 60 years old should sleep seven hours or more each night. For adults aged 61 to 64, seven to nine hours are recommended.
This number should not be interpreted as an exact figure valid for everyone. The quality of sleep, its regularity, and how you feel during the day also matter.
One person might spend eight hours in bed and wake up repeatedly. Another might sleep a little less on a particular night and feel recovered. That's why it's good to observe trends, not judge rest solely by an isolated night.
Signs you might need more recovery
Your body doesn't have a perfect indicator that tells you when you're fully recovered. However, some signs can help you review the situation:
- Persistent fatigue during the day.
- Repeated decline in performance.
- Lack of motivation to train.
- Difficulty concentrating.
- Irritability.
- Constant feeling of heaviness.
- Muscle discomfort that doesn't improve.
- Frequent need for caffeine to function.
These signs can also have causes unrelated to training. If fatigue is intense, prolonged, or interferes with your daily life, it is advisable to consult a healthcare professional.
Simple routine for better rest after training
There is no perfect night routine, but regularity can help prepare the body for sleep.
1. Gradually end the session
After training, dedicate a few minutes to slowing down. Walk, breathe calmly, or perform gentle movements instead of going directly from intense effort to rest.
2. Avoid turning the night into another workout
Gentle mobility can be pleasant, but a demanding session shortly before bed can hinder rest for some people. The NHLBI recommends avoiding intense exercise and bright artificial light close to bedtime.
3. Maintain a relatively stable schedule
Try to go to bed and wake up at approximately the same time. Light, darkness, and schedules help regulate the internal clocks that organize the sleep-wake cycle.
4. Reduce stimuli
Dim the lights, limit screens, and avoid working or reviewing stressful matters right before bed.
5. Prepare for the next day
Organize your clothes, equipment, or workout. Reducing pending tasks can help you end the day more peacefully.
Can lost sleep be recovered?
A nap or a longer night can help reduce temporary drowsiness, but they should not become the only strategy to compensate for weeks of irregular schedules.
A review of 25 studies with athletes found that extending nocturnal sleep and using naps were the strategies with the most promising results on physical or cognitive performance. The authors also noted that the available evidence still has limitations.
The priority should be to protect regular rest. Naps can be a complement, not a constant substitute for the night.
Rest cannot be replaced by products
A massage gun, a foam roller, or a mat can help you create a pleasant routine after training. However, no tool compensates for a continuous lack of sleep.
